  1. Try to do a set of intervals. Warm up for 10-15 minutes easy running. Go 20sec hard 20sec easy, 10 times. Then cool down with 8-10min easy for cool down. Do this work out twice a week, to achieve maximum improvement!

  2. run intervals 4 200 meters at 45-50 seconds with 30 seconds rest in between.  The next day run 3-5 miles at 8-8.5 min/mile pace.  Then the next day do 5 800s at 3:25 each with 5 minutes rest in between.  Then next day rest.  Do this cycle and you'll get that award for sure.  PS if you feel dizzy during this you should stop and drink more water the next day.  Oh and btw when you are done with your workout take your heart rate it should be around 200 bpm if it is higher take it easier, but if it is in the 180s you need to crank it up a notch.  good luck getting that award.
