  1. If you have a full year, start by doing longer runs to get a base and then do speedwork.

Also start weightlifting arms, core and legs (squats are very important)

Do plyometrics (high knees, skips for height, bounding, ect.) to build explosiveness

  2. In addition to your regular exercise, try running each distance with a light pack on your back (say 10 pounds [4.5 kilos]). Over time you should add weight, but don't get too carried away. This will condition your body to run up to normal speed with the weight on and faster with the weight off.

  3. lower and upper body strength

  4. PLYOMETRICS!!! look it up! and when youre training always run 50 meters more than what youre traing for, build more stamina... another thing work out you upper body as much as your lower body, arm swing works hand-in-hand with leg swing...

  5. strength train and sprint laps full speed

  6. run.

  7. what you should do for the 400m is run 3 500m and then have a 5min break then do it again. for recovery between each 500m walk back briskly breathing in and out deeply. for the 200 run 8 200m all as fast as you can remembering to walk back briskly. for the 100m do 10 100m all as fast as you can. this should work it worked for me and got me the state 400m title for QLD. just take it slow to start off with though, dnt rush into these exercises just yet.

  8. push ups, situps, stretching...

just keep sprinting.. that will only help you get faster.

you dont need "equipment" to help you run faster..

and remember, drink plenty of water.

  9. sprint everyday..and get conditioned for the 400 by running miles
