  1. start of slow. dont run for miles run for time. your longest runs should be between 40-45 min.when u run you should run at a conversational pace. and drink plenty of water eat lots of carbohydrates and proteins

  2. I live in a town where every run is up half way and down the other half...it's never flat, so I know what you are going through.

Do summer running, or join a running club in the summer. Start off slow (you should be able to hold a conversation comfortably, that's how slow) and run 2-3 miles a day for a week, then ease up to four the next. It doesn't have to be always hills

If you start to get sore or something hurts, do some cross-training, like swimming/biking/hiking to help just get your muscles back into the game. Swimming would be best...it's a non-impact sport. I swam for seven years before running, and it eases sore muscles, you don't reek of sweat when you are done, and it's aerobically the same, you burn the same amount or even more calories, and you use your whole body, which is fantastic.

Also, be patient with yourself. Your goal is to have a killer xc season, not to blow yourself out, so just go slow and listen to your body.

  3. train,  drink plenty of water
