  1. sprint the stairs as if you're at the track running the bleachers.

It helps with muscle development and foot speed (if you do it right). Good luck.

  2. Step out the front door and start running down the road.  When you feel like you're warmed up start accellerating from one telephone pole (or mail box or tree) to the next when you reach it slow to a jog again (and catch you breath) and look ahead for another pole (lamp post or driveway) to start the next acceleration.  The accelleration can be anything from ten yards to a hundred yard.  I don't know your current conditioning, so It's hard to say how many accellerations you soul do on a run.  But if you're in pretty good shape, I'd say figure the entire run to be thirty minutes ( fifteen minute away from the house and fifteen minutes back).

  3. Not IN the house, unless you have a treadmill (but even then, they're not the best). If you can get out on the roads, hill repeats are a great workout for every running event.

  4. Do altitude drops from a chair. Jump off a chair and land on balls of feet without bending at ankle/knee. Start low and work way higher then add weight or land on one leg when get strong enough. These are very intense with high load, high speed so it is easy to over train.

  5. I have the same problem. If you have a big enough yard, what I do is sprint back and forth from one end of the yard to the other, with a 3 - 5 second breather in between. If your yard was 100 meters (I'm not saying that it has to be), run there and back 6 times that way you'll be at each side three times. After the first 6 take a 2 - 3 minute active recovery and repeat. You should repeat 2 - 4 times. You can adjust how many times there and back by the length of your yard. The telephone pole idea is good too.

  6. dot drills, small hurdles, and ladders work really well for speed.
