  1. Don't eat 2-3 hours before. Drink half a pint of water 30 minutes before your run. Aside from that eat a lot of fruit and vegetables and reduce junk, sweets, sugary stuff, biscuits, etc. Maybe take a protein supplement after the run (I do). The dairy product debate is debatable really like most things I wouldn't change habits here too much though.

  2. Carbs: rice, pasta, potatoes...

Eat brown rice and other whole wheat products, oatmeal and other flakes are great breakfast foods. A few days before the competition, eat lots of pasta

Drink milk, but don't drink any the day of the competition

  3. Try to eat healthy, stay away from fast food and fried things.

Vegetables are good complex carbohydrates. Milk and dairy products may cause some stomach problems.

You need protein to repair the cells that are damaged during hard exercise.

So you can eat fruits and vegetables, chicken, fish, some red meat, just be careful how you cook things, so you don't add lots of fat.
