  1. If you keep upping your miles yes. If your a distance runner you should try to top more than 16-20 miles a week. Also you should overtrain the legnth of your races. Like if your running 5k's it needs to be easy for you to run more than that at a slower workout pace. From your past mileage though, on paper, your time should be faster. I dont know if this means anything to you but this is my favorite quote from the first person to break a 4 minute mile: "It is a paradox to say the human body has no 'limit.'  There must be a limit to the speed at which men can run. I feel this may be around 3:30 for the mile.  However, another paradox remains - if an athlete manages to run 3:30, another runner could be found to marginally improve on that time."

              - Sir Roger Bannister

So really there is no limit to what you can do but you have to push yourself to do it.

  2. Keep your miles up and  try and run everyday.

But do a long slow run on Sunday.

To improve your speed you need to build about a 7% of your training times doing speed work like intervals.

If there is a track near by take a day and run at the track doing 200 meters at 75% speed then a 400 meter Jog the 200 at 75% speed and so on. work on these and build the number of times you can do it.

Also after each days run, as you come to the finish..do a push to 75%  of full speed. Build on your push each Monday add 10 more steps to that weeks kick.

    Sunday long slow distance.

Monday regular road work with kick

Tuesday Regular road work with Kick

Wednesday Interval speed work at the track

Thursday Regular Road work with kick

Friday Regular road work With kick.

Saturday regular road work with Kick.

A good runner has a good body core too.

Do sit ups, Abbe crunches, and some dumbbells each day.

  3. it should :D thats if you been running sorta hard and pushing your self while running over the week, but even if you were just pacing along you should see a time improvement.
